It is worth separating sensible biohacking from the dangerous kind right away. Done properly, biohacking is simply preventive medicine you take into your own hands — alongside your doctor, not instead of one.
The priority pyramid: where to start
The classic beginner mistake is starting at the top of the pyramid — supplements, gadgets, “geroprotectors” — and skipping the base. It works the other way round: the base delivers most of the result. Move strictly from the bottom up, and do not climb to the next level until the previous one is locked in.

Sleep: the foundation of recovery
Sleep is the most underrated and most powerful tool a beginner has. Short sleep hits hormones, glucose handling, immunity, memory and mood by the very next day, and chronically it raises the risk of heart disease, diabetes and dementia. The paradox is that plenty of people buy expensive “energy” supplements while sleeping 5–6 hours a night.
The target is 7–9 hours on a stable schedule. Here is what works and costs nothing:
- a fixed wake-up time, weekends included — it anchors your body clock;
- daylight in the first hour or two after waking;
- less bright light and fewer screens in the hour before bed;
- caffeine no later than midday; alcohol degrades sleep quality even when it helps you fall asleep;
- a cool bedroom at 18–20 °C (64–68 °F), dark and quiet.

Movement: aerobic work and strength
The second pillar. Combine two kinds of load: aerobic work for the heart and endurance, and strength work for muscle and metabolism. The World Health Organization (WHO) benchmark is 150–300 minutes of moderate cardio per week plus strength training twice a week. You do not need heroics on day one: start with a daily walk and two short strength sessions, then add intensity gradually.
- Zone 2 — an easy, conversational pace, 2–4 times a week for 30–45 minutes;
- Intervals — short hard efforts 1–2 times a week to build aerobic capacity;
- Strength — basic full-body movements twice a week; home training with body weight and a pair of dumbbells is enough.

Food as a tool
You do not need a perfect diet. You need a sustainable pattern you will actually keep. The best-supported one is the Mediterranean diet: vegetables, legumes, whole grains, fish, olive oil, nuts. It calls for nothing exotic and assembles from ordinary groceries.
The practical minimum to start with:
- vegetables and fiber at every meal (target 25–30 g of fiber a day);
- enough protein, roughly 1.2–1.6 g per kg of body weight, to hold on to muscle, especially with age;
- less ultra-processed food, fewer sugary drinks, less added sugar;
- optionally, an eating window (intermittent fasting) as a convenient way to avoid overeating, not as magic.
Do not chase fashionable elimination diets or superfoods. Longevity is not built by any single food; it is built by the overall diet you repeat for years. And remember water and moderation — dull advice, but it beats any detox.
What to measure, and how
Biohacking without measurement is guesswork, but you should measure what matters rather than everything available. Start with the cheap basics: they genuinely predict risk and they respond to what you do. Visceral fat is the clearest example — a tape measure around the waist tracks the fat packed around your organs, and that reading moves as soon as your habits do. One or two lab visits a year tell you more than a drawer full of expensive gadgets.

Resting heart rate is the easiest entry on that list to follow at home: count it in the morning before you get out of bed, and read the trend across weeks rather than any single morning. What NOT to do as a beginner
Half of success is not harming yourself in the pursuit of optimization. Beginner enthusiasm often turns against the beginner. These are the typical mistakes to avoid:
- Self-prescribing prescription drugs such as rapamycin or metformin “for longevity” — dangerous, and unproven in healthy people;
- Betting on supplements instead of the base — most “geroprotectors” have no evidence of benefit in humans;
- Extremes without preparation — hard fasts, ice immersion with heart disease, punishing training loads;
- Changing everything at once — you cannot tell what worked, and burnout arrives fast;
- Chasing gadget numbers at the expense of how you actually feel and sleep.
A clear example of the gap between hype and data is a fashionable supplement such as nicotinamide mononucleotide (NMN): interesting in theory, but benefit in humans has not been shown so far. The best plan is the one you finish. So take one block per week, and do not let go of the previous one.
- Days 1–7 — sleep. Fix your wake-up time, get morning light, keep screens out of the last hour. Start a simple log of how you feel.
- Days 8–14 — movement. Add 30 minutes of walking every day, plus 2 short strength sessions.
- Days 15–21 — food. Vegetables at every meal, water instead of sugary drinks, enough protein.
- Days 22–30 — measurement. Get the basic tests done (blood pressure, glucose, lipids), discuss them with your doctor, and add a fitness watch for trend tracking if you want one.
The secret is not the intensity of the sprint. It is holding on. One habit locked in per month turns you into a different person within a year.

Do you need gadgets or subscriptions to start?
