Heart rate zones are bands of exercise intensity, each defined as a percentage range of your maximum heart rate, used to dose training so a session does what it was meant to do. Most watches and coaching systems split the range into five zones, from a warm-up shuffle to an all-out effort. Zones are a dosing tool, not a health measurement: they say how hard you are working now, not how fit you are. Anchored to your own pulse, the same zone means very different speeds in two different people.
What it measures
A zone is a heart rate window, read from a chest strap, a wrist sensor, or a finger on the carotid artery. Turning beats per minute into a zone needs an anchor. The usual one is Maximum heart rate, measured in a supervised maximal test or estimated from age with a formula such as 220 minus your age, or the revised 208 minus 0.7 times your age. Age-based estimates are population averages and can be off by well over ten beats per minute either way, which is why two people the same age find one zone easy and brutal.
The other anchor is Heart rate reserve, the gap between resting and maximum pulse. Zones set on reserve sit at higher absolute pulses than the same percentage of maximum, so a number quoted without its method means little. Laboratory systems anchor the boundaries to ventilatory or lactate thresholds instead.
Typical values
The five-zone model as a percentage of maximum heart rate is what most watches ship with:

Treat those boundaries as conventions, not constants. Three-zone research models draw the lines elsewhere, reserve- and threshold-based systems shift them again, and manufacturers do not share one default. The deeper reference on the models and their arithmetic is the entry for Heart rate zones.
Why it matters for longevity
Zones themselves have no mortality data attached to them. The fitness they build does: higher cardiorespiratory fitness is strongly associated with lower all-cause and cardiovascular mortality in large observational cohorts, and the association is steepest at the unfit end. Zones matter because they are how you make the training land where you intended.
That means two things. Easy work stays easy — most endurance programs put the bulk of weekly minutes in zones 1 and 2, which builds an aerobic base without the fatigue cost of hard sessions. Hard work stays hard — short intervals in zones 4 and 5 are the stimulus most reliably linked to gains in maximal oxygen uptake. Drifting into zone 3 for everything accumulates fatigue while training neither end well. Public guidelines say it in minutes: roughly 150 to 300 minutes a week of moderate effort, or about half that at vigorous effort.
What changes it
Your boundaries move slowly. Maximum heart rate declines gradually with age and training does not raise it, so the top of your range is outside your control. Training does change your resting heart rate, which typically falls as fitness improves and widens your reserve, and the pace you can hold inside any given zone.
Day to day, the pulse at a fixed workload rises with heat, altitude, dehydration, caffeine, illness, alcohol the night before, and short sleep, so a zone can feel wrong even when the number is right. Beta-blockers and some other medications blunt heart rate outright, making percentage-based zones meaningless without medical input. Wrist sensors lag during intervals and can lock onto cadence; a chest strap fixes implausible numbers.
